What are your goals?

In light of the New Year, goals are a good discussion point. Lots of people make New Year’s resolutions for all kinds of things. I’m not necessarily talking about resolutions here. I’m talking mostly about your training goals but this could apply to anything. What are you training for in general? How are you going to get there? This is a question that does not always have the same answer over time. Maybe when you started CrossFit, you were looking for a different way to work out – to get out of your old routine. Maybe, that’s still where you are? With CrossFit, people find out that they have much more athletic potential than they ever dreamed of and once they’re hooked, they want to get better at everything! Sound familiar? So this question ‘what are you training for?’ is hopefully always evolving. Maybe you are training for a sport or an athletic event? Maybe you just want to get stronger so you can become the office bully? Maybe you just want to look like the guys and gals at the CrossFit games. Maybe you love the outdoor sports that Colorado has to offer and you want to be in great shape so you can enjoy them. The point is, keep the end goal in mind while training and use other shorter term goals to get yourself there. Once you have outlined your main goal, you can come up with some other shorter term milestones to pass along the way. Whether your goals involve training milestones, nutrition, mental toughness, flexibility, or whatever you have come up with, a great system to use to accomplish them is the SMART system. Make sure your goals are: Specific, Measurable, Attainable, Realistic, and Time-specific. If this is vague to you, do a quick Google search of the SMART system for goal setting. This is a tried and true method for setting any kind of goal. If you need help with goal setting, you can always ask a coach. Happy goal setting and 2013!

Wendler 5/3/1 Resumes Next Week
Due to the short week, we are going to return to our lifting program next week. This will be our second wave, so this is the time that you will make adjustments to your #’s. Read below for more info.

Adjusting Your Wendler #’s
Okay, this is actually pretty simple. The basis of this program is that you are going to get stronger over time, “time” being the key word here. So, assuming your last cycle (weeks 1-4) went well and you hit your numbers with relative ease, you are going to add 5 lbs to your press and 10 lbs to your squat and deadlift. You will add the weight directly to the 90% # that you are working off of.

For example:

Original back squat 1RM = 300 lbs.

1st cycle Training Max (90% of 1RM) = 270 lbs
2nd cycle Training Max (previous cycle + 10 lbs) = 280 lbs
3rd cycle Training Max (previous cycle +10 lbs) = 290 lbs
4th cycle Training Max (previous cycle + 10 lbs) = 300 lbs

So, you can see that over time we are going to work toward our original max, but be doing it for reps.

If you did NOT have success, or if you were absent for 1 or more weeks during the last cycle, you should talk to a coach about whether or not you should add weight. If you have questions in either case, please ask a coach.

Check out this article on the most asked questions about the Wendler program…please take with a grain of salt:
Frequently Asked Questions about Wendler 5/3/1

Workout of the Day
Partner Workout
With a partner, complete 6 rounds for time and reps:
12 Deadlift 165/115 lb.
Max reps Box jumps 32/24″
then,

Both partners will complete 6 rounds, switching on the completion of the deadlifts. Immediately after 12 (total) rounds have been completed, partners will use a single rower to complete 2000 m row, switching every 500 meters.

December BAMF: Sonja L.

She bounces into the gym with her blonde pony tail and her illuminating smile. Sonja is MBS’ December Athlete of the Month. No one makes sweating look cuter.

Sonja’s Vital Stats
Height – 5’4″
Weight – 115 lbs
Career – Professional nerd (AKA: Aerospace Engineer)
Favorite CF move: Toes to Bar
Most Hated CF move: Wall balls

How long have you been Crossfitting?
Off and on for 2 years – pretty consistently for the last year at MBS!

What got you into CF?
My sister – she is an avid CrossFitter, and now a coach and gym owner.

What were your athletic endeavors prior to CF?I was a ballerina! I actually took a month off of CrossFit in December 2011 to dance in the Nutcracker ballet again. It was interesting to see how my body had changed going back to ballet after doing Crossfit for a year. Some things I was actually better at, like jumping.

You’ve competed in some lifting meets, tell us more about that.
Olympic lifting is a LOT of fun. The lifts are amazingly technical, and take a lot of practice. I’d recommend anyone giving a meet a try. You’ll definitely push yourself. Coach Rich and Coach Bender have both done Oly meets as well, and have some great programming. Having something to train for is a good motivator. I also did a team CrossFit competition (Girls Gone Rx’d) with Emily Pieper and Amanda Russell this year which was so much fun!

Any goals you’re working on right now?
I spent a lot of time this last year working on Olympic lifts, but have recently been focusing on more gymnastic stuff – handstands, muscle-ups, dips, etc. I have a goal of being able to do 3 ‘strict’ pull-ups in a row, and would really love to be able to walk a gym length on my hands.

Your performance in the Bear Complex portion of the 2012 Turkey Challenge was inspiring. Tell us what was going through your mind and what pushed you through.
I really can’t even tell you how much I wanted to put that bar down after the 2nd front squat. I think the mental side won because I heard my husband Brian and Coach Shirley screaming at me to keep going, and also the knowledge that if I put the bar down, I’d just have to pick it up and start all over – and would get zero credit for all the work I’d already done! It was pretty rewarding to finish it.

Give us a little insight into what goes on in your life outside the gym.
I love to hang out with my husband, Brian: we enjoy snowboarding, rock-climbing, camping, and gardening. Our dog Dakota is pretty much one of the family! My job keeps me on my toes for sure, but I love it. I try to make time to do some crafty things, like crocheting, sewing and beading. I also enjoy paleo cooking.

What’s your favorite non-paleo food?
Neon sour gummy-worms, and pizza.

What was your favorite toy as a kid?
Legos!!! (my nerd status was established early in life…)

Secrets of CrossFit Revealed by Brian Bender

I finally figured it out! Greg Glassman’s secret to CrossFit. I was lying awake the other night after watching one of those conspiracy apocalypse shows and I started to draw some conclusions. What is CrossFit really? It is a zombie apocalypse training program! With the end of the Mayan calendar long count tomorrow (12/21/2012), I can’t help but wonder what if??? Greg Glassman must have some intel with the government or something because he has been trying to prepare people for this for years! CrossFit is “high intensity functional movement performed across broad time and modal domains.” What will we need to be trained for in the event of the zombie apocalypse? Running fast, jumping, throwing, shooting accurately, getting up over walls (muscle ups), climbing who knows what? Why Olympic lifts? So we can body slam zombies when we don’t have a weapon – snatch them and slam them!…you get the point. And for how long (time domains)? Who knows – as long as it takes to kill those bastards. Could be a few minutes, or a battle could drag on for days. The point is, training for the unknown and unknowable is preparing us. Glassman also says that we should eat meat, vegetables, nuts and seeds, some fruit and little starch. What else will be left after the zombies take over? You think McDonalds will be open? Hell no! Rice-a-roni? Top Ramen? Ha! All processed foods will be something of the past. We will have to eat real food! Hunt and gather bitches! Also, what is the real purpose of the CrossFit Games? This didn’t take long for me to have a light-bulb either. Since Glassman obviously knows more than he is telling us about the zombie invasion, he is screening games athletes for the rebuilding of the human race. Survival of the fittest? The games athletes are the fittest in the world! He is taking the cream of the crop of the gene pool. I think he has a bug out plan for all of the games athletes. Just think what he could create…Rich Froning + Elizabeth Akinwale = super human destroyer beast! Glassman has been making humans harder to kill since he started CrossFit, now we really know why. Good luck everyone! Hopefully the Mayans were wrong…
